How do you determine the right amount of Zone 2 training without fatigue sabotaging your progress?

There is no hard universal formula for the right amount of Zone 2 training, but lactate as a control tool (target zone 2-4.5 mmol/L) offers a more concrete guide than pace or heart rate alone. Build volume gradually and pay attention to signals such as heart rate variability to monitor fatigue.

Blood lactate is a more useful control tool than a fixed pace or heart rate target. In lactate-guided training, you keep your pace within a lactate zone of 2 to 4.5 mmol/L. If lactate rises above that, you automatically slow down. That mechanism prevents you from training too hard without realising it, something that can happen with a fixed external pace.

How you structure a session also makes a difference. Randomised research shows that people who do sprints first and aerobic blocks afterwards reach an average blood lactate of 6.3 mmol/L during those aerobic blocks. Do it the other way around and it stays at 5.3 mmol/L. The order of your sets therefore considerably affects the total fatigue load. If you do Zone 2 blocks after intense exercise, those blocks are harder than they appear.

A single lactate measurement at the end of a set does not tell the whole story. How quickly lactate rose, and how long it remained elevated, are additional signals that better map the actual load. Heart rate variability (HRV, a measure of how well your nervous system has recovered) also helps: after heavy sets it is measurably lower than after lighter sets, indicating how hard a session has truly taxed the body.

In professional footballers it has been established that more time in the very highest intensity zone (above 90% of maximum heart rate) is associated with an increased risk of injury, with an odds ratio of 1.87. That is an association, not a proven cause, and it concerns elite athletes. But it underlines that spending a lot of time in high intensity zones is not without risk.

For recreational athletes building Zone 2: world-class runners who train using lactate guidance work with 3 to 4 threshold training sessions plus one VO2max session per week, within a total volume of 150 to 180 kilometres. That is a professional context, but the principle, namely that the body provides its own feedback through lactate about how much it can handle, is also applicable at lower volumes. Finally, low-volume high-intensity interval training can produce comparable physiological adaptations to longer aerobic training. Zone 2 is therefore not the only route to adaptation.
