How your metabolism changes after 40, and what you can actually do about it

You burn fewer calories as you age, but the reason is more concrete than "a slow metabolism": it is mostly muscle loss. What that means for your weight, blood sugar, and biological age, and which strategies have the strongest evidence behind them.

Your metabolism does slow down over the years, that much is true. But the reason is less mysterious than most people assume. On Metabolism we gather all the evidence around this topic; this article zooms in on what changes after your fortieth, what has become better established, and where science still cannot make firm statements.

Muscle loss is what drives your declining calorie burn

Your resting metabolic rate gradually falls with age, and most of the evidence points to one main cause: you lose muscle mass. Muscle tissue burns more energy at rest than fat does, so less muscle means a lower calorie burn, even if you do not change a thing about what you eat. On top of that, your organs use slightly less energy, and on average you tend to move a little less intensely. Together, those three factors explain why you gain weight more easily after 40 without eating any more than before.

The takeaway is as clear as it is encouraging: holding on to muscle mass through strength training is the best-supported way to slow that decline. Research into other mechanisms, such as falling NAD+ levels and epigenetic changes, is ongoing, but the human evidence for those is still in its early stages.

Blood sugar and insulin: silent accelerators of biological aging

One of the clearest insights to emerge in recent years is how tightly metabolic health is linked to biological aging. Chronically elevated insulin signaling is associated with age-related diseases including diabetes, dementia, and cardiovascular disease. In animal studies, reduced insulin signaling extends lifespan convincingly; that causal link has not yet been confirmed in humans, but the associations are consistent enough to take seriously. Insulin resistance measurably accelerates the biological aging process, both at the population level and visibly in muscle and pancreatic cells, and physical activity remains the best-supported way to counter it.

One concrete number worth keeping an eye on is your HbA1c. Research involving more than 40,000 people shows that a rising HbA1c, well below the official diabetes threshold, already increases the risk of type 2 diabetes and its complications. The association is clear, though whether actively lowering HbA1c prevents those complications has not been fully proven. Diabetes itself measurably speeds up your biological clock: large-scale research shows a loss of more than two years of life expectancy in people with both diabetes and an aged biological profile. Good blood sugar control remains the most direct lever you have to limit that.

Excess weight and fatty liver are largely reversible

Long-term excess weight accelerates the biological clock through inflammation, telomere shortening, and DNA damage. Metabolic health matters at least as much as the number on the scale: the combination of excess weight with an unhealthy metabolic profile is the most dangerous, and the effects start showing up at younger ages than many people expect.

The good news is that fatty liver disease, a common consequence of poor metabolic health, is largely reversible for most people. In clinical studies, weight loss of 10% or more leads to the disappearance of liver inflammation and a measurable reduction in fibrosis in most patients. The reverse is also true: weight gain speeds up the deterioration. A Mediterranean diet and strength training form the foundation; medications such as GLP-1 agonists offer additional options but do not replace lifestyle change.

Cold exposure: a temporary effect, not a proven path to weight loss

Cold showers and ice baths have attracted a lot of attention in longevity circles as a way to rev up your metabolism. It is true that cold water temporarily boosts energy expenditure significantly and activates brown adipose tissue. But the contribution to your total daily calorie burn is small, and weight loss in humans has not been demonstrated. The research is too limited to draw firm conclusions about any practical long-term benefit.

The thyroid: the most underrated regulator of all

One factor deserves more attention than it usually gets: the thyroid. Through the hormones T3 and T4, it exerts enormous control over your resting metabolic rate, heat production, fat metabolism, and blood sugar regulation. That relationship is causally established and works in both directions: an underactive as well as an overactive thyroid has real consequences for your weight and your heart. A simple blood test can quickly reveal whether anything is off.

What the evidence supports, and where science is not yet making promises

The core of what research over the past few years has reinforced: metabolic aging is not an inevitable fate, but a process with concrete points of intervention. Strength training to preserve muscle mass, physical activity to maintain insulin sensitivity, and weight loss if you carry excess weight are the three strategies with the strongest evidence base. What is still waiting for human proof: whether intervening on NAD+ levels or epigenetic mechanisms measurably slows the aging process. The biology is plausible; the human trials are not there yet.
