Rebuilding muscle after 60: what works and what doesn't
After 60, you lose muscle strength faster than most people realise, but the process is not irreversible. With the right training and enough protein, you can win back lost muscle mass, even at an advanced age.
After your fiftieth birthday, you lose an average of 3 to 4% of leg strength per year, and that rate is steeper than muscle mass alone would suggest. Even so, muscle loss is not an unavoidable fate. Strength training is the only approach with solid evidence
No supplement, diet or lifestyle measure replaces strength training when it comes to rebuilding muscle. Research involving more than 30,000 participants shows that training with progressive resistance two to three times a week demonstrably improves muscle strength, mobility and independence, even at an advanced age. Progressive means gradually increasing the load as you get stronger. If you keep lifting the same weight, you maintain what you have, but you won't gain anything back.
If you're wondering whether it's still worth the effort after 70, the evidence for safety and effectiveness beyond 70 is strong. Even a relatively low training volume delivers most of the benefits. For people with cardiovascular conditions, heavy lifting deserves extra care; blood flow restriction training with lighter weights is a well-supported alternative that produces comparable muscle gains with less cardiovascular strain.
Two sessions a week is the floor, not the goal
A common misconception is that older muscles need more rest. The opposite is closer to the truth: long rest periods actually make muscles more vulnerable, not stronger. Two to three training days per week is the best-supported frequency for both muscle growth and strength maintenance. If starting out feels daunting, you can begin with short, frequent strength exercises at home, though that approach is less thoroughly studied than full training programmes.
Protein amplifies the effect of training
Strength training without adequate protein is less effective. Older muscles are less sensitive to protein than younger ones, so you need more of it to achieve the same result. The best-supported target is 1.2 to 1.6 grams per kilogram of body weight per day. Spread that across the day, because one large protein-rich meal is less effective than several servings of 25 to 40 grams throughout the day.
In controlled trials with older adults, collagen peptides and plant-based proteins have shown measurable improvements in muscle mass and strength, most notably when combined with strength training. That makes them a worthwhile addition when you struggle to meet your protein target through regular food alone. For egg protein supplements in healthy older adults, the evidence is lacking; not all protein sources have been equally well studied.
The sooner you start, the more you can recover
Muscle recovery later in life is possible, but it becomes harder the further muscle loss has progressed. Someone who starts at 62 is in a better position than someone who waits until 72, simply because there is more tissue to build on and the biological repair mechanisms are less compromised. That is not a reason to panic, but it is a reason not to wait any longer than you have to.
If you suspect your muscle loss is already significant, watch for measurable signs: difficulty getting up from a chair, climbing stairs or opening a bottle. Sarcopenia, the clinical term for serious muscle loss, is diagnosed on the basis of muscle mass, muscle strength and physical functioning combined. Low muscle mass on its own is not enough for that diagnosis.
What adds little on top of training
Creatine supplementation comes up regularly in this debate. For some groups, including post-menopausal women, it can boost training gains, but the evidence is still limited and some of the research has commercial ties. Creatine is not a substitute for training and adds little if your training frequency or protein intake is still falling short. Get those basics right first.
